When heading into the weights section at the gym, have you got a specific goal in mind? Are you looking at improving muscular endurance, maximal strength or are you trying to build muscle mass?
Whatever your goal is, did you know that it’s your rep (repetition) range, the number of sets and length of your rest intervals that dictate what adaptations your body makes.
For a lot of people their sessions are made up of 3 sets, 12 reps and just guessing how much rest to take. So let’s take a look at each adaptation and what we need to be doing to optimise those adaptations.
Let’s start with endurance training. The primary goal of endurance training is to improve the ability of muscles to perform sustained contractions over a long period. This type of training is ideal for activities such as running, cycling, and swimming. As you might expect, endurance training involves a high number of repetitions with lighter weights. The typical rep range is 12-20+ reps per set, aiming to complete 3-5 sets. The focus should be maintaining form and control throughout the set.
The rest intervals for endurance training are generally shorter to keep the muscles under a level of continuous fatigue since endurance training emphasises sustained performance. Rest intervals would typically be 30-90s, allowing some recovery but maintaining some fatigue.
Next is maximal strength training. The primary goal is to increase the maximum amount of force a muscle can generate. This type of training is generally pursued by athletes who need to lift the heaviest possible weights, such as powerlifters or those taking part in strength sports. The focus of this training is lifting heavy but for fewer repetitions. A typical rep range is 1-5 reps, aiming to perform 3-6 sets. Unlike endurance training, the amount of weight being lifted needs to be high. The weight being used needs to be 85% or more of your one-rep max (1RM), that is how much weight you are able to lift once. Due to the high intensity of the reps the rest intervals for maximal strength training is much higher, anywhere from 2-5 minutes between sets.. This is to allow near full recovery of the muscles to ensure each set is performed with maximum effort.
Hypertrophy is our last adaptation. The purpose of this is muscle growth and to increase muscle size. This approach aims to create an optimal environment for muscle fibers to grow larger in response to mechanical tension, metabolic stress, and muscle damage. Hypertrophy is a middle ground between endurance and maximal strength training striking a balance of weight lifted and volume of work, promoting muscle growth without pushing the body as far as maximal strength training. A typical rep range is 6-12 and aiming to complete 3-6 sets with the percentage of your 1RM being between 65% and 85%. The rest between sets is more similar to endurance training. 60-90s rest maintains an elevated level of fatigue while still allowing the muscle enough time to recover to continue performing at a high level.
